Rowing · Arm Extension at Catch

Target≥ 165° (essentially straight arms)

Why this matters

The arms are not power producers in rowing — they're a hook. At the catch they should be fully extended so the legs can drive into a long lever. Any elbow bend at the catch shortens the stroke by exactly the amount of bend, and it also recruits the biceps prematurely: by the time the legs need to deliver force, the arms are already loaded and they fatigue early in a long piece.

A 10° elbow bend at the catch over 240 strokes (a typical 1000 m piece at rate 28) is roughly 100 m of cumulative "lost reach." Real money on a Hyrox split.

What good looks like

Both elbows visibly locked but soft (not hyperextended). The shoulders are relaxed, slightly forward of the hips. The forearms continue the line of the chain, so the wrist, elbow, and shoulder fall close to a single line. There's a clean transition from torso-forward to arms-extended-to-handle.

Common faults

  • Pre-bent arms (< 150°) — usually the athlete is "pulling early" to get the handle moving. The biceps fatigue by the middle of the piece, and the back-end of the row dies.
  • Hyperextension — elbows locked past 180°. Rare but indicates a tense grip and locked shoulders; predisposes to forearm cramp.

Coaching cues

  • "Hooks, not handles." Imagine the hands as hooks attached to the chain — the chain pulls the body, not the other way around.
  • "Hang from the chain." Lets the shoulders relax and the lats stretch slightly without bending the elbows.
