Rowing · Shin Angle at Catch

Target0° – 10° past vertical (slightly forward)

Why this matters

The catch is the moment power production starts. The shin angle tells you whether the athlete has compressed enough to use the legs as the prime mover. Vertical shins = full slide reached, full leg drive available. Shins still leaning forward = short slide, legs under-utilised. Shins past vertical too far = over-compression, knees jam into the seat path and slow the drive.

On Hyrox's 1000 m rower in particular, an athlete fatigued at the back end of the row often loses 2–4° of catch shin angle. Spotting that drift early is what separates a 4:00 split from a 4:20 split.

What good looks like

The shin sits vertical or 5–10° past vertical at the catch, with the seat travelled all the way to the heels. The handle has reversed direction and is just about to move toward the body. The shin should not be visibly leaning further than the knee can comfortably support — typically the heel rises off the footplate slightly at full compression, and that's fine.

Common faults

  • Vertical-only catch (0°) — short slide. Common in tall athletes who don't drop their heels. Power is left on the table because the legs aren't pre-loaded through their full range.
  • Over-compressed (15°+ past vertical) — knees are in the seat's path. The seat physically cannot travel further forward, so the next stroke initiates with the legs already partially extended. Often paired with the chest collapsing onto the thighs.

Coaching cues

  • "Heels drop, shins vertical." Use a tempo recovery drill at rate 18 to build the feel.
  • "Reach with the chest, not the knees." Stops over-compression at the catch.
