Rowing — Stroke Rate

Target24 – 32 spm for the 1 km Hyrox row (classifier band 22 – 30)

mark a window (start frame → end frame), count the strokes inside it; the tool reports **strokes per minute (SPM)**.

Why this matters

On the erg, speed is power per stroke × stroke rate — and the two trade off. A higher rate feels faster but only helps if each stroke still moves real water; rush the recovery and stroke length, leg drive and watts-per-stroke all fall, so you spin faster and go slower. Stroke rate is the cleanest single read on whether a rower is pacing the 1 km with long, powerful strokes or papering over a weak drive with frequency.

For Hyrox specifically the row sits in a sweet spot: low enough to keep each drive long and the legs doing the work, high enough to hold race pace. Most strong Hyrox rowers settle into the mid-20s spm and let split — not rate — tell them they're working. A creeping rate late in the piece is the tell-tale of a tiring drive being replaced by a hurried recovery.

How it's measured here — and the slow-motion trap

This is a windowed count. Scrub to a clean catch to open the window, scrub to a matching catch to close it, count the strokes between. Rate = strokes ÷ window-seconds × 60. Align both ends on the same point of the stroke (catch-to-catch is easiest) so the window is whole-stroke aligned.

If the clip is phone slow-motion, the reading will be wildly low unless corrected. Slow-mo is captured at 120/240 fps but timestamped as 30 fps, stretching real seconds 4–8×, so an uncorrected 28 spm reads as ~3–7. Set Capture FPS in the Clip Inspector to the true capture rate and the tool rescales to real time.

What good looks like

24–32 spm held steady across the 1 km, each stroke clearly catch → leg-drive → body-swing → arm-pull with an unhurried recovery on the return. Rate stable; split doing the talking.

Common faults

  • Below race rate (< 22 spm) — long, powerful strokes but a slow piece. Often a strong rower leaving time on the table; add a few spm by quickening the recovery, never by shortening the drive.
  • Above sustainable (> 30 spm) — the recovery is being rushed, the rower slides up to the catch too fast, and stroke length collapses. Watts-per-stroke drop even as the rate climbs. Lengthen the recovery and let the legs reset fully before the next catch.

Coaching cues

  • "Fast hands away, slow legs back." Buys rate from the recovery rhythm without sacrificing drive length.
  • "Drive long, then breathe on the slide." Keeps the catch-to-finish sequence intact at higher rates.
